Lightroom 5

Hi, I've got a D3200, and I shoot my pics in RAW then I use Lightroom 5 to adjust them. I need some advice to export my pictures from Lightroom. I also want my pictures in another format than RAW to export them in Instagram. What is the best extension to keep the best quality?

Can you help me to find the best export settings?
